Hamstrings: what actually changes your leg line from the side
Which exercises, ranges of motion and weekly set counts actually change how your hamstrings read from the side, and what on that line you cannot change.

Seen from the side, a leg either has a line or it doesn't, and extra squats rarely fix it. The question comes up in every gym: why does the front of my thigh look decent while the back looks flat? The answer usually sits somewhere between exercise selection, range of motion and how much fat you're carrying.
What the eye actually sees in profile
The hamstring group is three muscles: biceps femoris with its long and short head, semitendinosus and semimembranosus. From the side, the long head of biceps femoris does most of the visual work — it forms the outer curve running from the sit bone down towards the knee.
The second thing the eye picks up is the crease where the glute ends and the hamstring begins. When that crease is visible, the leg reads as longer and fuller at exactly the same measurement. It is half muscle, half subcutaneous fat.
The third factor is where the muscle attaches. A belly that runs low towards the knee makes the thigh look thick along its whole length; a short, high belly gives you fullness at the top and a gap above the knee. That is architecture rather than effort, and the piece on genetics and muscle shape goes into what training can and cannot move.
Two jobs mean two kinds of exercise
The hamstrings bend the knee and extend the hip. The long head of biceps femoris crosses both joints; the short head only crosses the knee. The practical consequence is blunt — a programme built only on deadlifts, or only on leg curls, leaves part of the group undertrained.
So you want both patterns every week. One hip hinge: Romanian deadlift, good morning, or a 45-degree back extension. And one knee flexion movement: lying or seated leg curl, or Nordic curls if you have somewhere to anchor your feet.
If conventional deadlifts are already your main heavy lift, plan around them carefully — deadlift technique and programming deserve their own attention, because that lift eats the recovery you need for everything else in the leg session.
The lengthened position does the most work
Evidence increasingly favours loading a muscle hard while it is stretched. For hamstrings that means the bottom of a Romanian deadlift and the seated leg curl, where the hip stays flexed so the muscle is already long before the knee starts bending at all.
In practice: on the Romanian deadlift, descend until you feel the stretch and your spine is still flat, which for most people lands around mid-shin. You don't need to reach the floor. Take 2 to 3 seconds on the way down and don't bounce the plates.
On the leg curl, let the leg straighten completely at the end of every rep. Half-repping is the single most common reason someone curls for years with nothing to show for it. Exactly how big the stretch advantage is remains unsettled, but putting more of your effort there than at the peak contraction is a sensible bet.
Sets, reps and how to lay out the week
For most recreational lifters, 10 to 16 hard sets a week is enough. Split them across two sessions 48 to 72 hours apart; hamstrings recover more slowly than quads, particularly when you're doing controlled eccentrics.
Rep ranges: 6 to 10 on hip-dominant work, 8 to 15 on knee flexion. Keep one or two reps in reserve on most sets. Go to failure rarely, and mostly on machines, where poor form costs you nothing more than the set.
If the hamstrings clearly lag behind the quads, it's worth running the logic of a specialisation block: push them to 18 to 20 sets a week while quads and calves drop to a maintenance minimum. Six to eight weeks, then back to a balanced split.
The mistakes that flatten the line
The first is leaning on squats and the leg press. Those build quads and glutes, with the hamstrings working largely as stabilisers. If that's your only source of posterior work, the profile view will never catch up with the front.
The second is letting the weight dictate the form. On the Romanian deadlift the hips travel back, the knees stay softly bent where they started, and the bar stays close to the legs. The moment your back starts rounding so the bar can go lower, you've stopped training hamstrings.
The third is running the same exercise in the same slot for twelve months. Rotate variations every 8 to 12 weeks, but keep the structure: one hinge, one curl.
Body fat does half the job
That glute-to-hamstring crease depends on subcutaneous fat as much as on muscle. In men it typically starts showing somewhere below roughly 12 to 13 per cent body fat and becomes obvious under ten. In women the threshold sits naturally higher, and that's normal.
None of which means living in a deficit. It means you build the tissue while eating enough and you see the line after you've peeled a layer off — for that second phase, a cutting diet with real numbers is more useful than guesswork.
When to see a doctor
A sharp stab or a popping sensation in the back of the thigh during a sprint or a heavy Romanian deadlift, followed by bruising and difficulty walking, is not ordinary soreness and should be looked at.
The same goes for pain travelling from the sit bone down the leg into the calf, especially with pins and needles or a weak foot — that is usually not muscular. And pain sitting precisely on the sit bone that lingers for weeks and worsens with prolonged sitting is worth showing to a physiotherapist or doctor before you add load.
The short version

- Full range with emphasis on the stretched position beats adding five kilos to the bar.

- Belly length and attachment height are genetic; thickness and density are not.
