How much protein, fat and micronutrients an egg gives you, how many a day makes sense, and when to time them around training, breakfast and sleep.

Eggs are one of the few foods where you'll find people eating five a day and people avoiding them entirely, both convinced they're right. What an egg actually is: a cheap source of complete protein plus a few micronutrients that are hard to get anywhere else. Here's what you get from one, how many make sense, and where to put them in your day if you train.

What's actually in one egg

One medium-to-large egg, about 50 g without the shell, gives you roughly:

  • 70–75 kcal
  • 6.3 g protein
  • 4.8 g fat, about 1.6 g of it saturated
  • under 0.5 g carbohydrate
  • about 185 mg cholesterol, all of it in the yolk

The micronutrients are what set eggs apart from other protein sources: roughly 145 mg choline against a daily need of 425–550 mg, 0.45 µg vitamin B12, about 1 µg vitamin D, 15 µg selenium and around 250 µg lutein and zeaxanthin. Choline and vitamin D are both hard to hit from food, and eggs cover both.

The white and the yolk are not the same food

A white is about 17 kcal and 3.6 g protein and almost nothing else. The yolk is about 55 kcal, 2.7 g protein, all the fat, all the cholesterol and nearly all the vitamins and minerals. Bin the yolks and you're left with clean protein — and nothing a scoop of protein powder doesn't already do.

Protein quality

Egg protein sits at the top of the usability rankings, with a DIAAS around 1.13, meaning every essential amino acid is in surplus relative to adult requirements. The one that matters most for triggering muscle protein synthesis is leucine, and you want 2.5–3 g per meal. One egg gives about 0.55 g, so five or six eggs if you eat nothing else. It's easier to combine: three eggs plus 200 g Greek yoghurt, or three eggs plus 50 g cheese, clears the threshold and lands you around 30 g protein.

How many a day

The old three-a-week rule is gone because dietary cholesterol turns out to move blood cholesterol very little in most people — the liver simply makes less of its own. In roughly 15–25% of people, so-called hyper-responders, it does raise LDL noticeably. You don't know which group you're in until you get a blood panel.

The practical maths: training for strength, your protein target is 1.6–2.2 g per kg of bodyweight, so 128–176 g a day at 80 kg. Three eggs give 19 g of that, plus 215 kcal and about 550 mg cholesterol. Two to three a day is a sensible range for most people who train; if you're eating five or more daily for months, check your lipid panel twice a year.

When to eat them

Before training

Two to three hours out, eggs are fine: three eggs with 80 g oats or two slices of wholegrain bread gives about 30 g carbs and 22 g protein. Inside 45–60 minutes, the fat in the yolks slows gastric emptying and it's easy to feel it sitting there on squats or deadlifts. Whites alone, or something faster-digesting, works better that close to a session.

After training

Aim for 0.3–0.4 g protein per kg, which is 24–32 g at 80 kg, or four to five whole eggs. One useful finding: at a matched 18 g of protein, whole eggs produced roughly 40% more muscle protein synthesis than whites alone. The yolk clearly carries something the white doesn't, so there's no reason to throw it out. The anabolic window isn't 30 minutes — a meal within two hours is plenty.

Breakfast

Three eggs with vegetables is about 250–300 kcal and 19 g protein. That's the most useful slot for eggs when you're in a calorie deficit, because a protein breakfast tends to cut lunch intake by 100–200 kcal without any conscious effort.

Evening and before bed

No reason to avoid eggs at night. The fat makes them digest slowly, which is an advantage before bed rather than a problem. Two eggs 60–90 minutes before sleep, alone or with yoghurt, keep amino acids trickling in overnight.

Cooking changes more than you'd think

You absorb about 51% of the protein from a raw egg versus about 91% from a cooked one. Raw whites also contain avidin, which binds biotin, and the salmonella risk isn't zero. Heat solves all three.

  • hard-boiled: 9–10 minutes from the boil
  • soft-boiled: 6 minutes
  • poached: 3 minutes
  • scrambled: 3–4 minutes on medium heat

Don't fry them for 15 minutes on high heat: long, hot cooking oxidises cholesterol in the yolk and turns the protein rubbery.

When to see a doctor

Eggs are food, not medicine and not a hazard by themselves, but a few situations shouldn't be guessed at:

  • LDL above 3.0 mmol/L or total cholesterol above 5.0 mmol/L on your last panel
  • heart attack or stroke in the family before 55 in men or 65 in women
  • type 2 diabetes or prediabetes, where the link between cholesterol intake and risk is stronger than in the general population
  • rash, lip swelling or breathing difficulty after eating eggs — that's an allergic reaction and needs urgent assessment, not experimentation
  • if you've pushed intake to five or more a day, repeat the lipid panel after 8–12 weeks and compare

The short version

  • One egg: 70–75 kcal, 6.3 g protein, 4.8 g fat, 185 mg cholesterol, 145 mg choline.
  • Two to three a day covers roughly 12–19% of the daily protein target for an 80 kg lifter.
  • Keep the yolks: whole eggs beat whites by about 40% on protein synthesis at matched protein.
  • Leave 2–3 hours before training; after training, 4–5 eggs gets you 24–32 g protein.
  • Raised LDL, type 2 diabetes or early heart disease in the family? Get a blood panel before you scale up.
