Beans: calories, protein, and how they fit into your diet
How many calories and how much protein beans really have dry, cooked and canned, what a realistic portion looks like, and how to fit them into your daily intake.

Beans are one of the few foods that put protein, carbs and fiber on the same plate, which is exactly why people struggle to place them in a meal plan. The confusion gets worse because the package lists values for dry beans while you actually eat them cooked, at roughly two and a half times the weight. Here are the real numbers and what they mean for your daily intake.
The numbers: dry, cooked and canned
All values are per 100 grams and vary by a few percent depending on the variety, but they are accurate enough for planning.
- Dry beans: 330-350 kcal, 21-24 g protein, 55-60 g carbs, 15-20 g fiber, 1-2 g fat.
- Cooked beans: 125-140 kcal, 8-9 g protein, 20-23 g carbs, 6-7 g fiber.
- Canned, drained: 100-130 kcal, 7-8 g protein, plus 250-400 mg sodium if you skip the rinse.
The key conversion: 100 g of dry beans becomes 230-250 g cooked. So if you weighed out 100 g dry and ate all of it, you took in about 340 kcal and 22 g of protein, no matter how much food it looks like on the plate. Rinsing canned beans under running water for 30 seconds removes roughly a third of the sodium.
A realistic portion of 200 g cooked beans is about 265 kcal, 17 g protein and 13 g fiber.
How much protein that really is
Seventeen grams per portion sounds decent until you compare density. Per 100 kcal, beans give you about 6.5 g of protein. Chicken breast gives 18 g, eggs about 8 g, low-fat cottage cheese 13-17 g. To get 30 g of protein from beans alone you would have to eat around 350 g cooked, which is 460 kcal and 23 g of fiber in a single meal.
Quality is the second issue. Beans are low in methionine and high in lysine; grains are the exact opposite. That is why beans + rice or beans + bread over the course of the same day gives a more complete amino acid profile. Practical rule: if your diet is mostly plant-based, count roughly 20-25% less usable protein from legumes and add 10-15 g of protein per day on top of your target.
When you are cutting
Example: an 85 kg man on 2000 kcal aiming for 150 g of protein. A 200 g portion of beans covers 265 kcal and 17 g protein, plus half the daily fiber target (25-30 g). The satiety is a genuine advantage; fiber and slow digestion keep you full for 3-4 hours.
The beans are never the problem. What goes with them is:
- One tablespoon of oil in the roux: +90 kcal.
- 100 g of cured meat or sausage: +300 to 400 kcal.
- A restaurant plate of beans with meat easily lands at 700-900 kcal.
If you are holding a deficit, stick to 150-250 g cooked beans per meal, 3-5 times a week, with at most one tablespoon of oil and 80-100 g of lean meat if you want to push protein up.
When you are bulking
Beans are a cheap way to add 400-600 kcal without feeling like you ate half the grocery store. 250 g cooked beans plus 200 g cooked rice is about 590 kcal and 25 g of protein. The only ceiling is fiber: above 55-60 g per day most people get bloated and lose appetite.
Training and timing
Do not eat 300 g of beans 45 minutes before training; with 20 g of fiber in your stomach, 5 sets of 5 squats are miserable. Leave 3-4 hours between the meal and the session. After training beans are a perfectly reasonable carb source, but add 25-40 g of fast-digesting protein from somewhere else.
Bloating and safe preparation
- Soak for 8-12 hours, throw the water out and rinse. That removes part of the oligosaccharides (raffinose, stachyose) responsible for gas.
- Boil hard for at least 10 minutes, then simmer another 45-90 minutes. Undercooked red kidney beans contain phytohaemagglutinin and can cause nausea, vomiting and diarrhea within 1-3 hours. A slow cooker on low (75-80 °C) does not solve this; pre-boil the beans before they go in.
- Introduce them gradually: start with 100 g cooked per meal and add 50 g every 3-4 days. Your gut bacteria adapt in 2-3 weeks.
- Drink water, 30-35 ml per kilogram of bodyweight. Fiber without enough fluid causes constipation rather than fixing it.
One more detail: 100 g of cooked beans carries 2-2.5 mg of iron, but non-heme iron, which is absorbed poorly. Squeezed lemon or 50 g of fresh bell pepper with the meal can raise that absorption two to threefold, while coffee or tea with the meal does the opposite; leave those for an hour later.
When to see a doctor
- Vomiting and diarrhea after undercooked beans that last longer than 24 hours or come with signs of dehydration.
- Blood in the stool, unintentional weight loss over 5% in six months, or pain that wakes you at night. That is not the beans and it gets checked right away.
- Bloating and cramping lasting more than four weeks despite gradual introduction; worth testing for irritable bowel syndrome or celiac disease.
- If you have diagnosed kidney disease: 100 g of cooked beans carries about 400 mg of potassium and a fair amount of phosphorus, so clear daily portions with your doctor.
- If you suspect iron deficiency, get a ferritin test instead of starting supplements on your own.
