Baseball and softball training: shoulder, rotation and throw speed
How to train the shoulder, hips and trunk for a faster and safer throw in baseball and softball, with specific exercises, sets and workload limits.

You have been throwing for a couple of seasons, the velocity has flattened out, and the shoulder aches the morning after a game. The question nearly everyone lands on is whether the strength should come from the shoulder or from somewhere else. The short answer: speed is built in the legs and hips, and the shoulder is trained mainly so it can survive what they produce.
Where throwing speed actually comes from
An overhead throw is one of the fastest movements the human body produces. Just before release the shoulder reaches its end range of external rotation, and the upper arm then rotates faster than the eye can follow. The whole thing lasts a fraction of a second.
What looks like arm action is mostly the consequence of what happened earlier: the stride, the transfer onto the front leg, hip rotation, then the shoulders, then the arm. When a link in that chain breaks down — usually a weak front leg or a trunk that leaks force instead of transmitting it — the arm tries to make up the difference. You get a slower throw and a sorer shoulder at the same time.
This is why the most common planning mistake is reducing the whole programme to a band and a rotator cuff circuit. Bands have their place, but they do not create velocity.
Legs and hips: the part with the best return
A thrower pushes off the back leg and then has to stop all of that with the front one. The front leg absorbs several times body weight at foot strike, and the better it blocks, the more energy travels up through the trunk.
The base is simple. Twice a week, one heavy lower-body pattern — squats or a lunge variation for 3–4 sets of 4–6 — plus a hinge such as the deadlift or Romanian deadlift for 3 sets of 5–8. Single-leg work earns its place here, because throwing is itself a single-leg act: Bulgarian split squats, 3 sets of 8 per side, build strength and hip stability together.
Add explosive work in small doses: lateral bounds, 3–4 sets of 3–5 per leg, sticking each landing for a beat. Quality beats quantity — once the landing goes soft and noisy, the set is over. The same logic behind building explosiveness for rugby players applies: short, sharp sets with full recovery, not conditioning dressed up as power work.
Rotation: teaching the trunk to pass force on
The trunk has two jobs in a throw. First, it lags briefly behind the hips to create tension. Second, it resists excess rotation so nothing is lost on the way up.
For the first job, rotational medicine ball throws into a wall work well: 4–5 sets of 3–5 throws per side, full intent, full rest between sets. This is not conditioning and should never be taken to fatigue — the moment ball speed drops, the training effect goes with it.
For the second, use anti-rotation. Pallof presses with a band, 3 sets of 8–10 per side, slow, with the hips staying square. Add side planks for 3 sets of 30 seconds. Traditional sit-ups contribute least here, since the trunk barely flexes forward during a throw.
Some left-to-right asymmetry is normal in throwers and is not something to chase away. The goal is that the weaker side is not dramatically weaker, not that both sides match perfectly.
The shoulder: strength at the back, mobility at the front
The shoulder works hardest during deceleration — after release, the muscles at the back of the shoulder and around the shoulder blade have to stop the arm. That is where most complaints show up, and where training pays off.
Strength work
External rotation with a band or light dumbbell, 2–3 sets of 12–15, with the emphasis on controlling the way back. Keep pulling volume at least twice your pressing volume: rows for 3 sets of 8–12, plus chin-ups or a lat pulldown. For the shoulder blade itself, press-ups with an extra push at the top for 2 sets of 10–12 and prone Y raises for 2 sets of 10 with a very light weight. A comparable approach to protecting the shoulder in table tennis holds up here too, because the underlying problem is the same repeated load.
Mobility work
People who throw for years often lose internal rotation in the throwing shoulder compared with the other side. A small difference is a normal adaptation; a large one tends to travel with symptoms. Cross-body stretches for 3 sets of 30 seconds and side-lying thoracic rotations for 8–10 reps per side cover it. Do not force more external rotation — throwers usually have too much of it, not too little.
How much to throw, and how much to rest
The strongest evidence in all of this is not attached to any exercise — it is about throwing volume. High pitch counts, throwing while fatigued and year-round competition without an off-season are the factors most consistently linked to shoulder and elbow problems, especially in younger players.
In practice that means a few things. Count throws in practice, not just in games. Rest days should scale with the workload: a short outing needs a day or two, a full one needs more. Do not combine two arm-heavy positions in the same day. And keep 8–12 weeks a year free of competitive throwing, with strength work continuing through it. If you are coming back after one of those breaks, or after an injury, a structured first six weeks beats jumping straight back into bullpens.
Windmill softball pitching is a different case. The load sits more on the front of the shoulder and the biceps, pitchers throw far more often, and how much rest is enough there is still unsettled. The practical rule does not change: pain and dropping velocity mean stop.
When to see a doctor
Get it looked at if pain lasts more than two weeks despite rest, if there is a sharp catch in the shoulder or elbow at release, if the arm goes numb or weak, if the shoulder feels like it slips, or if velocity and control fade with no clear cause. In children and teenagers, pain on the inside of the elbow should be taken seriously straight away rather than waited out.
The short version
- Velocity comes from the stride, the front leg and hip rotation; the arm is the last link, not the source.
- Two strength sessions a week: squat or lunge 3–4x4–6, hinge 3x5–8, plus single-leg work and lateral bounds.
- Rotation: medicine ball wall throws 4–5x3–5 at full speed, plus Pallof presses 3x8–10 per side.
- Shoulder: external rotation 2–3x12–15, twice as much pulling as pressing, cross-body stretch 3x30 seconds.
- Throwing volume is the variable that matters most — count it, respect rest days, and take 8–12 weeks off competitive throwing each year.
