Tuna for people who train: the actual numbers and when to eat it

How much protein, fat and mercury a can of tuna really holds, how much is sensible per week, and how to fit it around training - all with concrete numbers.

A can of tuna is one of the cheapest ways to put 25 to 30 grams of protein into a meal with under two minutes of prep. There's a lot of noise around it though: water or oil, how much is too much because of mercury, and whether it counts as "post-workout food". Here are the numbers and the situations where tuna actually earns its place.

What's really in the can

All values are per 100 grams of drained tuna, since that's what you actually eat:

  • Tuna in water: roughly 110-120 kcal, 25-26 g protein, 0.8-1.5 g fat, 0 g carbs.
  • Tuna in oil, drained: roughly 190-200 kcal, 24-26 g protein, 8-10 g fat. Eat the oil too and add another 80-120 kcal.
  • Fresh or frozen tuna steak: around 110-140 kcal and 23-28 g protein per 100 g raw.
  • Salt: usually 300-400 mg sodium per 100 g. "No salt added" versions come in under 100 mg.
  • Micronutrients: about 60-80 mcg selenium, 2-3 mcg vitamin B12, 2-7 mcg vitamin D. One can covers your full daily need for selenium and B12.

A standard 160-185 g can gives you 100-120 g drained, so 25-30 g of protein for 110-145 kcal if it's packed in water. That protein-to-calorie ratio is hard to beat with anything except egg whites and lean meat.

Omega-3: less than you think

This is the biggest misunderstanding. Canned light tuna (skipjack) has only 0.2-0.3 g of EPA plus DHA per 100 g. White tuna (albacore) has 0.7-1.5 g. For comparison, 100 g of mackerel or salmon has 1.5-2.5 g. If your target is 250-500 mg of EPA and DHA per day, you'd need 150-250 g of light tuna daily, which walks you straight into a mercury problem. Eat tuna for the protein and cover omega-3 with fatty fish twice a week.

How much per week - the mercury question

Tuna sits high in the food chain and accumulates methylmercury. The guidance the FDA and EPA use, and roughly what European bodies say too:

  • Canned light tuna (skipjack): up to 2-3 servings of about 115 g per week, so around 340 g total.
  • Albacore and yellowfin: one serving of about 115 g per week.
  • Bigeye tuna: skip it, it carries the most mercury.

In practice: 3 cans of light tuna a week is completely fine for an 80 kg adult. Seven cans a week, month after month, is not. Rotate your sources - tuna one day, chicken the next, eggs after that, mackerel or sardines on another.

When to eat it

After training

The window isn't 30 minutes, it's a few hours - but if your last meal was 4-5 hours ago, don't stretch it. Aim for 0.3-0.4 g of protein per kilogram of bodyweight in the meal, which is 25-32 g for an 80 kg person, or exactly one can. The catch is that tuna has zero carbs: add 60-80 g of rice measured dry (about 180-240 g cooked), 250-300 g of potato, or two slices of bread.

Before training

Tuna in water sits light because it has almost no fat and no fibre. 100 g with some carbs 60-90 minutes before a session works for most people. Tuna in oil is a different story - give it 2-3 hours.

The rest of the day

If you train, aim for 1.6-2.2 g of protein per kilogram per day: 128-176 g at 80 kg. Split that across 4-5 meals of 25-40 g each. Tuna is most useful as a gap-filler - when it's 7 p.m., you're at 100 g of protein, and you still need 60 more.

Tuna solves the protein, not the meal. Straight from the can with a fork, it's an ingredient, not dinner.

Three meals with numbers

  1. Post-workout: 100 g drained tuna + 200 g cooked rice + 150 g vegetables + a teaspoon of olive oil. About 32 g protein, 55 g carbs, 450 kcal.
  2. Fast lunch: 2 slices of wholegrain bread (70 g) + 100 g tuna + a spoon of Greek yoghurt instead of mayo + onion. About 35 g protein, 340 kcal.
  3. Light dinner: 100 g tuna + 150 g cooked chickpeas + tomato + lemon. About 38 g protein, 400 kcal, plus 8-10 g of fibre.

When to see a doctor

  • Pregnancy, breastfeeding or trying to conceive: mercury limits are stricter and individual - agree on an amount with your doctor rather than estimating it yourself.
  • Children: a portion is 30-60 g, not an adult can. Check with your paediatrician.
  • High blood pressure or kidney disease: canned sodium adds up fast. Rinsing drained tuna under cold water for 30-60 seconds removes a meaningful share of the salt.
  • Urgent: facial flushing, rash, headache, palpitations or diarrhoea within 10-60 minutes of eating fish can be histamine poisoning. Swelling of the lips or throat and trouble breathing is an emergency, no waiting.
  • Long-term high intake: if you've been eating five or more cans a week for months and develop tingling in the fingers, tremor or balance problems, tell your doctor - mercury can be measured in blood.
  • Gout: tuna is moderately high in purines, so if you get frequent flares, set the amount with your doctor.

The short version

  • One can in water (100-120 g drained) gives 25-30 g protein for 110-145 kcal - the best protein-per-calorie-per-dollar you'll find.
  • Light tuna: up to 340 g a week. Albacore or yellowfin: about 115 g a week. Skip bigeye.
  • Omega-3 from canned light tuna is negligible - get it from mackerel, sardines or salmon twice a week instead.
  • Post-workout, always pair it with carbs: 200 g cooked rice, 250-300 g potato, or two slices of bread.
  • With pregnancy, breastfeeding, children, high blood pressure or gout, agree on the amount with a doctor before making it a routine.
