Your bench keeps creeping up, but the bar over your head has sat at the same number since spring. Nine times out of ten that is not a shoulder problem — it is a setup and sequencing problem. The standing press exposes everything a bench lets you hide, so here is what the lift actually asks for and what progress looks like when it is honest.

What the standing press really tests

Press overhead with no bench behind you and your shoulders only do part of the job. The rest falls to your abs, glutes and back, which have to stop your torso folding backwards as the weight travels up. That is why most people handle roughly 10–15% more seated than standing.

It also explains why the numbers move so slowly. The range of motion is long, the lever is long, and the prime movers are small compared with the muscles you use on a squat or a pull. The overhead press is not a poor exercise because it progresses slowly — it progresses slowly because it is hard.

Feet, grip and where the bar sits

Set your feet about hip width, not wider. A wide stance feels sturdier but makes it harder to squeeze your glutes and lock your pelvis, and that squeeze is what keeps your lower back out of the lift.

Take a grip slightly wider than your shoulders — wide enough that your forearms are vertical when the bar rests on your front delts. Angle them in or out and part of your force goes sideways instead of up. The bar should be resting on your upper chest and shoulders, not floating in front of you, with elbows just ahead of the bar rather than tucked deep underneath as in a front squat.

Before the first rep: breathe into your stomach, clench your glutes, pull your ribs down. Ribs flaring upward is the first sign you are about to lean back. Keep the whole foot planted; curling toes means the load has already drifted forward.

Bar path and the window for your head

The bar has to finish over the middle of your foot, not out in front of your face. Since your head sits directly in the way, there are only two options: push the bar around your head in an arc, which is slow and weak, or move your head, which is fast and strong.

In practice: tuck your chin and shift your head back slightly, let the bar graze past your nose, and the moment it clears your forehead drive your head and chest forward through the gap. At lockout your ears should be in front of your upper arms and the bar stacked over shoulders, hips and ankles.

Lower the same way, under control, over about one to two seconds, and let the bar return to your collarbone or upper chest every rep. If each rep starts from halfway up, you are training a shortened version of the lift and wondering why it stalls.

Five mistakes that quietly stall the lift

  • Leaning back from the lower back. A small upper-back lean on heavy sets is normal; hinging through the lumbar spine is not. Squeezing the glutes fixes most of it.
  • Leaving the head forward. The bar then loops around your face, the lever gets longer, and the rep dies halfway.
  • A soft grip. Squeeze hard and try to snap the bar outwards — elbows settle into place and you leak far less force.
  • Jumps that are too big. On a 40 kg press, 2.5 kg is over 6%. Fractional plates of 0.5 or 1.25 kg are the difference between progressing and grinding.
  • Letting leg drive creep in. If you want more weight overhead, add the push press as its own exercise rather than slowly turning a strict press into something else.

What is actually realistic

An Olympic bar weighs 20 kg, and for many women and plenty of men that is a perfectly legitimate starting point. An average-sized man training consistently often reaches 40–50 kg within six to twelve months. After that the pace collapses: adding 2.5–5 kg in a year is a good outcome for someone with a few years behind them.

As a rough guide, most people's strict press settles somewhere around 55–65% of their bench. Pressing your own bodyweight overhead is a serious benchmark that most recreational lifters never hit, and that is fine. Fitting it into the week

Twice a week beats once. Run one heavier day of 3–5 sets of 3–5 reps and one lighter day of 3–4 sets of 6–10 reps at roughly 10–15% less weight, resting 2–3 minutes on the heavy sets.

If you prefer a simple template, pressing slots neatly into a 5x5 week, though you will need smaller jumps here than on your squat. When to see a doctor

Shoulders that feel stiff for a day or two after heavy pressing are ordinary. What is not ordinary: pain that wakes you at night, pain during everyday movements like getting dressed or brushing your hair, strength that drops for no clear reason, pins and needles or numbness down the arm, or anything that started suddenly after a fall or a jolt. Park the press and see a doctor or physiotherapist — the evidence favours getting it looked at early over training through it.

The short version

  • Hip-width stance, glutes and abs braced, so the lower back never hinges backwards.
  • Grip wide enough for vertical forearms; the bar rests on your shoulders rather than hanging in front of them.
  • Head moves back, then drives forward through the window as soon as the bar clears your forehead.
  • Progress in 0.5–1.25 kg steps; 2.5 kg jumps are too big for this lift.
  • 40–50 kg in the first year is realistic for many men; after that, 2.5–5 kg a year is a win.
