The Stair Master: What It Does, How to Use It, and Who It Pays Off For

The stair master is one of the few machines that raises your heart rate and genuinely loads your glutes and quads at the same time, without the impact of running. That's why people either love it or walk straight past it. In both cases the reason is usually the same: they're using it wrong.

What the stair master actually does

Climbing moving stairs is almost purely concentric work — the muscle shortens as it pushes you up, and there's essentially no eccentric phase because the step travels down instead of you lowering yourself. That's why 30 minutes on a stair master rarely leaves you as sore as 30 minutes of downhill running, and why it interferes less with your lifting the next day.

The main workers are the gluteus maximus and quadriceps, with calves and hamstrings assisting. Intensity realistically runs from about 4 METs at a slow 40 steps per minute to 9 METs or more at 80 steps per minute.

In concrete numbers, for an 80 kg person: a moderate pace of 55-65 steps per minute burns roughly 9-11 kcal per minute, so 270-330 kcal in half an hour. A 60 kg person at the same pace is closer to 7-8 kcal per minute, or 210-240 kcal. The number on the console is usually 10-20% too high, because it doesn't know your bodyweight or how much you're leaning on the handrails.

What the stair master does not do: build meaningful muscle mass or maximal strength if you already lift. It's a conditioning machine that happens to hit the legs well, not a squat replacement.

Technique: five mistakes that kill the effect

  1. Don't hang off the handrails. Fingertips for balance, not clenched fists. Gripping shifts part of your bodyweight onto your arms and drops actual energy cost by 20-25%. If you need a hard grip to stay on, your pace is too fast — take it down 10-15 steps per minute.
  2. Whole foot on the step. Your heel should sit on the step, not hang off the back. Constantly climbing on your toes overloads the calves and Achilles tendon. If you want calf work, do it as deliberate 60-90 second blocks, not for the whole 25 minutes.
  3. Upright torso, slight hinge from the hips. A 5-10 degree forward lean from the hips is fine; rounding your back and resting your forearms on the console is not — at that point the machine is working, not you.
  4. Full steps. Tiny half-steps at a high pace look impressive but use less muscle over a shorter range. 55 full steps per minute beats 85 half ones.
  5. Skipping two steps at a time loads the glutes harder — and the knee too. Use it as a tool: 3-4 blocks of 45-60 seconds inside a session, not as your default style.

Three protocols that cover 95% of needs

1. Base work

20-30 minutes at 50-60 steps per minute, heart rate around 60-70% of max, a pace where you can still talk in five- or six-word sentences. Two to three times a week. This is the version you do the day after leg training, or as standalone cardio.

2. Intervals

Five minutes warm-up at 40 steps per minute, then 8 rounds of 60 seconds at 75-85 steps per minute and 90 seconds at 40-45. Finish with five minutes cooling down. About 30 minutes total. Once, at most twice a week, and not on the same day as heavy squats.

3. Post-lifting finisher

10-15 minutes at 45-55 steps per minute right after your weights session. Enough to add 120-180 kcal, too little to eat into recovery.

Progression: don't raise the pace every week. Add time first (20 → 25 → 30 minutes across three weeks), then bump the pace by 5 steps per minute.

If you're choosing between 45 minutes at 45 steps per minute and 20 minutes at 70, the second is almost always the better return on time — provided your technique survives those 20 minutes.

Who it pays off for

  • People whose knees, shins, or feet get irritated by running — there's no landing phase, so joint loading is considerably lower.
  • Lifters who don't want cardio eating their leg recovery, since there's no eccentric loading to create the bulk of the muscle damage.
  • Anyone preparing for hiking, elevation gain, or job tests where you genuinely climb under load.
  • People short on time: 20 minutes on the stair master is roughly the energy cost of 35-40 minutes of easy treadmill walking.

Who it doesn't pay off for, at least not yet

  • If stairs already hurt around or under your kneecap in daily life, this machine will amplify that rather than fix it.
  • If you have balance problems or dizziness — falling off moving stairs is not a minor event.
  • If glute size is your only goal, hip thrusts and Romanian deadlifts do more per unit of time.
  • If you can't climb three flights without stopping, start there: 5-10 minutes at 35-40 steps per minute, then build.

When to see a doctor

Stop the session and get checked if any of this shows up:

  • chest pain, pressure, or tightness, especially if it spreads to the jaw, neck, or left arm;
  • fainting, severe dizziness, or an irregular heartbeat that doesn't settle within a few minutes of rest;
  • shortness of breath out of proportion to the effort you're putting in;
  • knee or Achilles pain lasting more than two weeks, joint swelling, or a knee that feels like it locks.

Before you even start, a conversation with a doctor is reasonable if you have known heart disease, uncontrolled blood pressure (say, consistently above 160/100), diabetes with complications, or if you're over 40 and haven't trained in a few years.
