Shop-bought protein bars: how to read the label properly

How much protein, fibre and energy a bar really gives you, what the label claims actually mean, and when a bar beats real food.

The front of the wrapper promises 20 g of protein. The back says 260 calories and lists two dozen ingredients. Standing in the aisle, the only question that matters is whether the bar earns its place in your day, or whether you are buying an expensive chocolate bar with whey stirred into it.

The answer is always on the back. The nutrition panel is the one part of the packaging that is not trying to sell you anything, and it takes about thirty seconds to read.

What one bar actually delivers

Most bars weigh 45–60 g. Rounded averages per bar, bearing in mind they vary quite a bit between products:

  • Energy: 180–250 kcal
  • Protein: 15–20 g
  • Carbohydrate: 15–25 g, of which sugars usually 1–10 g
  • Fibre: 2–8 g
  • Fat: 6–12 g, a good share of it saturated and coming from the coating

Per 100 g that works out at roughly 350–420 kcal and 28–35 g of protein. Always read the per-bar column. The per-100 g column flatters every bar on the shelf, and nobody eats a bar by the hundred grams.

The three lines that decide it

Protein against calories. A rough rule: 1 g of protein for every 10 kcal is decent. A bar with 20 g of protein and 200 kcal draws about 40% of its energy from protein and does the job. The same protein alongside 320 kcal is a dessert with powder added.

Where the protein comes from. Ingredients are listed by weight, so whatever sits first makes up the biggest share. If the first ingredient is syrup or coating and the protein blend comes third, that tells you plenty. Whey, milk and soy protein cover all the essential amino acids. Collagen does not — it contains no tryptophan and is a poor source of leucine, so a bar leaning mainly on collagen is a weak choice for muscle no matter how big the number on the front.

The "of which polyols" line. Maltitol, sorbitol, xylitol and erythritol replace sugar, which is how a bar earns its "no added sugar" flash. They are not calorie-free: most are counted at 2.4 kcal per gram, with erythritol the exception at effectively zero. The issue is dose — 15–20 g of polyols in one bar leaves plenty of people bloated, windy or running for the toilet, and maltitol is usually the worst offender.

What the front-of-pack claims are allowed to mean

Nutrition claims are not free text. They have set thresholds:

  • "Source of protein" — at least 12% of energy comes from protein.
  • "High in protein" — at least 20% of energy from protein.
  • "Source of fibre" — at least 3 g of fibre per 100 g.
  • "High in fibre" — at least 6 g per 100 g.

In practice, "high in protein" on a 250 kcal bar guarantees only 12.5 g of protein. That bar is set lower than most shoppers assume. "No added sugar" means nobody tipped sugar in, not that there is none — dates, raisins and fruit purée bring their own and show up honestly in the sugars line. "Fit" and "light" mean nothing at all.

Fitting one into the day

A bar plugs a gap; it does not carry your diet. If there is no chance to sit down between breakfast at seven and lunch at two, a 200 kcal bar with 20 g of protein handles both the hunger and a slice of the daily protein.

If you train, daily protein usually lands somewhere around 1.6–2.2 g per kilogram of bodyweight. At 80 kg that is 130–175 g, and one bar covers maybe 10–15% of it. The rest has to come from meals, and a five-minute breakfast with 30 g of protein does that more cheaply and keeps you fuller.

Around training, a bar is genuinely useful when the next proper meal is more than two hours away. There is no need to sprint to eat within thirty minutes — the evidence is strongest for total daily protein rather than the exact timing.

Who it suits, and who it doesn't

It suits you if you travel, work shifts or train late and get home at eleven. It also suits you when the realistic alternative is a pasty from the bakery: 20 g of protein for 220 kcal is the better trade.

It does not suit you if the bar is an extra on top of an already full day and you are trying to lose weight — 250 kcal goes down easily and comes off slowly. It does not suit sensitive guts either; polyols plus chicory root inulin is a lot to ask of them. And it does not suit anyone replacing meals with bars, because you lose the fibre and the fullness that real food brings, the sort you get from green vegetables alongside a meal.

Simple combinations

  • Before training: half a bar and a banana, 60–90 minutes beforehand.
  • Straight after training: a bar and 300 ml of milk, about 30 g of protein together.
  • The four o'clock slump: half a bar with coffee, or a protein coffee for the same effect at fewer calories.
  • Instead of evening sweets: a bar with yoghurt, since the bar alone will not hold you long.

What does not work is a bar plus a handful of walnuts or almonds — that is 500 kcal in two minutes without sitting down to anything.

Common misconceptions

"Protein means healthy." A bar is a processed snack with a better profile than confectionery. That is the whole of it, and it does not cancel out a bad day of eating.

"Sugar-free means calorie-free." Fat and polyols still carry energy. There are bars with barely a gram of sugar sitting at 280 kcal.

"More protein is always better." Past roughly 40 g in one sitting the extra benefit for muscle is small, so a bar eaten right after a decent meal is mostly surplus.

"Bars are better value than food." Rarely. Two hundred grams of Greek yoghurt gives about 20 g of protein for 130 kcal; 100 g of chicken breast about 30 g for 120 kcal. The bar wins on one thing only — it fits in a pocket.

When to see a doctor

If cramping, bloating or loose stools stick around even after two weeks without bars, that is no longer a polyol problem and is worth getting checked. The same goes for blood in the stool, unexplained weight loss or persistent abdominal pain. If you have diagnosed kidney disease, talk to your doctor before pushing daily protein up.

In short

  • Read the per-bar column, not the per-100 g one.
  • Aim for roughly 1 g of protein per 10 kcal, and at least 15 g per bar.
  • Check the protein source; collagen on its own is not a muscle-building choice.
  • More than 15 g of polyols in one bar often means an unhappy gut.
  • Bars patch gaps; meals still rest on oats, eggs, yoghurt, meat and pulses.
