Running vs Cycling for Fat Loss: What Actually Burns More
A practical comparison of running and cycling for fat loss: real calorie numbers, joint load, appetite effects, and two concrete eight-week plans.

Running and cycling are the two usual ways people add calorie burn when the goal is fat loss. The question isn’t which one is better in the abstract — it’s how much you burn per minute, how much your joints tolerate, and how many sessions per week you can repeat without getting hurt. Here are the numbers and two plans.
What you actually burn
Rough figures for an 80 kg person:
- Running 8 km/h (12:00 min/mile): about 11 kcal/min, so 330 kcal in 30 minutes
- Running 10 km/h (9:40 min/mile): about 14 kcal/min, so 420 kcal in 30 minutes
- Cycling 18 km/h on flat ground: about 8 kcal/min, so 250 kcal in 30 minutes
- Cycling 28 km/h or sustained climbing: 12–15 kcal/min, so 360–450 kcal in 30 minutes
Running has a useful shortcut: roughly 1 kcal per kilogram of body mass per kilometre. An 80 kg runner spends about 400 kcal over 5 km whether that took 25 or 35 minutes. At 65 kg the same kilometre costs about 65 kcal; at 100 kg, about 100 kcal. Cycling has no equivalent rule, because the same 5 km can be pedalled hard or coasted downhill.
Cycling is easier to fake
Running forces continuous work — stop moving and you stop. On a bike it’s easy to lose 8–10 minutes of an hour to descents, traffic lights and freewheeling. That’s why the same “60-minute ride” can mean 300 kcal for one person and 700 for another.
The fix is to measure effort, not distance. Simple test: during the aerobic part of a session you should be able to say a short sentence, but not hold a conversation. If you use a heart rate monitor, aim for 60–75% of estimated maximum (max ≈ 220 minus age, so 111–139 bpm at 35). On the bike hold a cadence of 80–90 rpm and pick routes without long downhills.
Joint load and body weight
Each running stride puts 2.5–3 times your body weight through the foot and knee. At 100 kg that’s 250–300 kg per step, around 160 times a minute. This is why people with a BMI above 30, a history of knee problems, or a cranky Achilles often manage two weeks of running and then get injured — and an injury means zero training, not fewer calories.
Cycling has a clear advantage here: the saddle and pedals carry the load and the knee travels a fixed path. If the front of your knee hurts, check saddle height first — at the bottom of the pedal stroke the knee should be bent 25–35 degrees, not locked out and not deeply folded. A saddle that’s too low is the most common cause of beginner knee pain.
What happens after the session
Long, hard rides of 2–3 hours fairly reliably drive up appetite and invite a reward meal that eats half the burn. A 30–40 minute run usually blunts appetite more. This varies between people, but the practical rule is: if your eating falls apart on long-session days, shorten the session and raise the intensity instead.
The other half of the story is the rest of the day. After a demanding session many people sit more and log 2,000–3,000 fewer steps. Aim for 7,000–9,000 steps a day independent of training.
Two eight-week plans
Running
- Weeks 1–2: three sessions of 30 minutes, alternating 2 minutes running and 2 minutes brisk walking, 7–8 rounds.
- Weeks 3–5: three sessions of 4 minutes running and 1 minute walking, 6 rounds.
- Weeks 6–8: two continuous runs of 30–35 minutes plus one interval session: 6 × 1 minute hard, 2 minutes easy.
Don’t raise weekly volume by more than 10% per week. A cadence of 170–180 steps per minute lowers impact: shorter stride, more steps.
Cycling
- Weeks 1–2: three rides of 40 minutes at a steady effort, cadence 85.
- Weeks 3–5: two rides of 45–60 minutes plus one interval session: 8 × 30 seconds hard, 90 seconds easy.
- Weeks 6–8: one ride of 75–90 minutes, one of 45 minutes, and intervals of 5 × 3 minutes hard, 3 minutes easy.
With either plan, add two strength sessions a week: 4–5 exercises, 3 sets × 6–10 reps. Without them a calorie deficit costs you muscle along with fat.
Diet decides the outcome
A kilogram of body fat holds roughly 7,700 kcal. A deficit of 500 kcal a day gives about 0.5 kg per week, which is a realistic pace. Training covers part of that deficit, but 400 kcal is far easier to eat back in one meal than to earn in one run.
Two numbers worth holding steady: 1.6–2.2 g of protein per kilogram (130–175 g a day at 80 kg) and 25–35 g of fibre. For sessions under 60 minutes water is enough; past 90 minutes take 30–60 g of carbohydrate per hour.
When to see a doctor
Get checked before starting, or stop training, if you have:
- chest pain, pressure or tightness on exertion, or pain radiating to the arm, neck or jaw
- fainting, dizziness, or a sensation of skipped or racing heartbeats
- shortness of breath out of proportion to the effort
- knee, hip or tendon pain lasting more than 10 days, or any limp
- a swollen joint, or pain that wakes you at night
If you have high blood pressure, diabetes, known heart disease, are over 45 and haven’t trained in years, or are pregnant, arrange a check-up before you add interval work.
The short version
- Per minute, running burns more: 30 minutes at 8 km/h ≈ 330 kcal versus ≈ 250 kcal for an easy 30-minute ride.
- Cycling often wins in practice if running hurts, because it lets you train 4–5 times a week instead of two.
- Running loads the knee at 2.5–3 times body weight per step; above 100 kg start on the bike or use run-walk intervals.
- Track effort, not distance: 60–75% of max heart rate, 80–90 rpm on the bike.
- A 500 kcal daily deficit, 1.6–2.2 g protein per kilogram, and two strength sessions matter more than the choice between the two.
