Raisins: How Many Calories and How Much Protein, and Where They Fit in Your Diet
Exact calories, protein and sugar in raisins, what a realistic portion actually looks like, and how to fit them around training without wrecking your daily intake.

Raisins are one of those foods people argue about endlessly — half call them nature candy, half call them a healthy snack. The truth is boring and measurable: they are a concentrated carbohydrate source with almost no protein. Here are the numbers and real portion sizes, so you can decide where they fit.
What is in 100 grams
Values shift slightly by variety (sultanas, dark, golden), but the average per 100 g looks like this:
- Calories: about 300 kcal
- Carbohydrates: about 79 g, of which 59–65 g is sugar
- Protein: about 3 g
- Fat: under 1 g
- Fibre: about 3.7 g
- Potassium: about 750 mg
- Iron: about 1.9 mg
The catch is that nobody eats 100 g as a serving — that is a full cup plus another half handful. Real portions look like this:
- 1 tablespoon (about 10 g): 30 kcal, 8 g carbs, 0.3 g protein
- A handful (about 30 g): 90 kcal, 24 g carbs, 1 g protein
- A small box (about 43 g): 130 kcal, 34 g carbs, 1.3 g protein
The protein is basically zero
Three grams per 100 g sounds like something until you run the maths. To pull 20 g of protein out of raisins — an amount that actually matters for a meal — you would need roughly 650 g, which is close to 2,000 kcal. That is not an option for anyone.
So treat raisins strictly as a carbohydrate source. If you want a meal that keeps you full, pair them with a real protein source:
- 30 g raisins + 200 g Greek yoghurt: about 215 kcal and 21 g protein
- 20 g raisins + 60 g oats + 250 ml milk: about 400 kcal and 17 g protein
- 25 g raisins + 100 g low-fat quark: about 190 kcal and 13 g protein
Sugar, fibre and how your body responds
The glycaemic index of raisins is around 55–65, so moderate: lower than white bread, higher than an apple. The sugar is naturally occurring, but in your bloodstream it behaves exactly like added sugar — 30 g of raisins carries about 24 g of sugar, roughly five sugar cubes. The fibre and the chewing slow absorption a little, but not dramatically.
Rule of thumb: eaten alone, expect a fast blood sugar rise. Eaten with yoghurt, eggs or nuts, the rise is noticeably flatter and holds you longer.
When raisins make sense
- 30–40 g, 30 to 60 minutes before training. That is 25–32 g of fast-available carbs, enough for a 60-minute strength session of around 20 working sets, without sitting heavy in your stomach.
- During long cardio. For runs or rides over 90 minutes the target is 30–60 g of carbs per hour; 30 g every 30 to 40 minutes covers the lower end.
- After training, alongside protein. 40 g gives about 32 g of carbs for glycogen replenishment; add 25–30 g of protein from a normal food source.
- As a sweet swap. 30 g of raisins (90 kcal) instead of a 50 g chocolate bar (about 260 kcal) saves 170 kcal and you still got something sweet.
When they do not
The biggest problem is eating straight from the bag in front of the TV. 200 g disappears in ten minutes, and that is 600 kcal — a full meal worth of energy with none of the fullness and none of the protein.
If you are in a deficit and choosing by satiety, fresh grapes win: 100 g of fresh grapes is about 69 kcal, 100 g of raisins about 300. A 30 g handful of raisins costs roughly the same calories as 130 g of fresh grapes, but it will not fill you anywhere near the same, because the water is gone and the volume dropped to a quarter.
How much to budget per day
Example: an 80 kg man training four times a week, daily target 2,400 kcal and 130 g protein. 50 g of raisins a day (30 g pre-workout, 20 g in oats) is 150 kcal, about 6% of intake — easy to fit with no drama.
- In a deficit: 20–40 g per day
- Maintenance or a gaining phase: 40–80 g per day
- Endurance training over 90 minutes: 100 g or more on long session days
Weigh the portion for the first two weeks. Almost everyone overshoots a handful by 50 to 100%, so instead of 30 g they eat 50 or 60 g. After two weeks your eye is calibrated and you can drop the scale.
Teeth and digestion
Raisins are sticky and sit in the grooves of your teeth longer than a normal sweet, so rinse your mouth with water afterwards and brush 20 to 30 minutes later rather than immediately.
They also contain fructans, so with a sensitive gut or irritable bowel syndrome a 30 g portion can cause bloating. In that case start at 10–15 g and see how you respond. More than 80–100 g in one sitting has a mild laxative effect for most people.
When to see a doctor
- If you have diabetes or prediabetes, check with your doctor or dietitian before making raisins a regular snack, and measure your blood sugar 60 to 90 minutes after eating them.
- If you have kidney disease — 100 g carries about 750 mg of potassium, which is not trivial under a restricted intake.
- If bloating, pain or a change in bowel habits lasts more than three to four weeks, that is not about raisins and is worth getting checked.
- For unexplained weight loss or gain of more than 5% of body weight over three months.
- If you take iron supplements or have anaemia — raisins are not the fix; 100 g covers only about 10% of daily needs, in a poorly absorbed form.
