Pyramid sets are one of the oldest ways to fit both warm-up and hard work into a single exercise. The idea is simple: the weight goes up or down set by set, and the reps move in the opposite direction. Here is what that looks like in actual kilograms, when it helps, and when it just eats your session.

What a pyramid actually is

Instead of doing four sets with the same load (say 4×8 at 70 kg), you change the weight every set. A classic example on the bench press for someone whose one-rep max (1RM) is around 100 kg:

  • Set 1: 60 kg × 12
  • Set 2: 70 kg × 10
  • Set 3: 80 kg × 8
  • Set 4: 85 kg × 6
  • Set 5: 90 kg × 4

That is an ascending pyramid: 40 total reps, with the last three sets doing the real work. The first two are extended warm-up and should never be taken to failure.

Ascending pyramid

You go from light to heavy. The upside is that your joints and technique get time to settle before the heavy load shows up, so a bad first set is less likely. The downside is that you reach your heaviest set already tired — that top set is usually 5–10 kg lighter than it would be fresh.

Use it when you are still learning the lift, training early in the morning, or when your shoulders and knees complain if you start heavy right away.

Descending (reverse) pyramid

You warm up normally first (empty bar × 10, 40 kg × 8, 60 kg × 5, 75 kg × 3 — none of that counts as a work set), then the heaviest set comes first:

  • Set 1: 90 kg × 4
  • Set 2: 82.5 kg × 6
  • Set 3: 75 kg × 8
  • Set 4: 70 kg × 10

Each following set drops 5–10%. The advantage: your hardest set happens fresh, so the load is higher. For most people chasing strength in the squat, deadlift and bench, this version does more than the ascending one.

Full pyramid

Up and back down: 60×12, 70×10, 80×8, 85×6, 80×8, 70×10. Six sets, 54 reps in one exercise. That is a lot of work for a single movement and only makes sense if that lift is the session. If four other exercises are waiting, skip the full pyramid.

Picking the loads

You do not need to test your 1RM. These reference points work well enough in practice:

  • 12 reps ≈ 65–70% of 1RM
  • 10 reps ≈ 72–75%
  • 8 reps ≈ 77–80%
  • 6 reps ≈ 82–85%
  • 4 reps ≈ 88–90%

Rule of thumb without any math: jump 5–10 kg between sets on squats and deadlifts, 2.5–5 kg on bench and overhead press, 2.5 kg on curls and lateral raises. Aim to leave 1–2 reps in reserve on every work set, except possibly the last one.

Rest between sets

This is where most pyramids fall apart. Sets of 10–12 reps need 60–90 seconds. Sets of 6–8 need 2–3 minutes. A set of 3–5 reps at 88–90% needs 3–5 minutes, and that is not wasted time — it is what makes the load possible at all. A five-set pyramid therefore takes 12–18 minutes.

Where pyramids do not belong

On small isolation work (lateral raises with 8 kg, leg extensions) the difference between sets is too small to pyramid at all — straight sets of 3×12–15 are simpler and just as effective. The same goes if you only have 45 minutes: two pyramided exercises will swallow the whole session.

Fitting it into the week

Take one, at most two exercises per session — the main compound lift — and pyramid those. Everything else stays straight sets, 3×8–12. Keep the same setup for 6–8 weeks and write it down. When your top set gives you two extra reps over plan (90 kg × 6 instead of × 4), add 2.5–5 kg and go back to the original rep target.

Common mistakes

  1. Grinding the light sets to failure, leaving nothing for the heavy ones. The light sets are a tool, not a contest.
  2. Jumps that are too big (60 → 90 kg) — form breaks down on the first heavy rep.
  3. Resting 45 seconds before a set at 90% of max.
  4. Changing loads every session by feel, with no log. Then you cannot tell whether anything improved.

When to see a doctor

Pyramids mean you regularly work close to your maximum, so some signals should not be trained through:

  • Joint pain (shoulder, knee, elbow) lasting more than 2 weeks or getting worse session by session.
  • Sharp back pain with numbness or weakness running down a leg or arm.
  • Chest pain, unusual breathlessness, dizziness or fainting under load — that is urgent, not something that passed.
  • Known high blood pressure, heart disease or pregnancy: talk to a doctor before working above 85% with breath-holding.
  • A visible bulge in the groin or around the navel that appears under strain (possible hernia).

If you are coming back from surgery or a significant fracture, have your loading plan signed off by the physician or physiotherapist managing your case.

The short version

  • A pyramid changes the load every set while reps move the other way — typically 4–5 sets, 60→90 kg, 12→4 reps.
  • Descending (heaviest set first, each following set 5–10% lighter) allows heavier loads and is usually the better choice for strength.
  • Rest: 60–90 s for 10–12 reps, 2–3 min for 6–8, 3–5 min for 3–5 reps.
  • Pyramid only one or two main lifts; keep the rest as straight sets of 3×8–12 and log everything.
  • Joint pain past 2 weeks, numbness, or any chest pain under load means a doctor, not another set.
