Pull-Ups vs the Lat Pulldown: What Actually Builds a Back
A practical comparison of pull-ups and the lat pulldown: mechanics, loading, concrete programs by strength level, and the form errors that stall you.

Pull-ups and the lat pulldown do a similar job — they pull your upper arm down toward your torso — but they are not interchangeable. The real difference is not which one is better in the abstract; it is what you control. On the machine you pick the weight, on a pull-up you are stuck with your bodyweight.
Same plane, different physics
On a pull-up your hands are fixed and your body moves — a closed kinetic chain. On a pulldown your body is pinned under the pads and the bar moves toward you — an open chain. That sounds like trivia, but the consequences are concrete.
- Pull-ups demand far more from your trunk and scapular stabilizers. Your abs and lower traps work noticeably harder than on the machine.
- Pull-ups hit a grip ceiling faster. For most people the forearms fail before the back does, especially past 10 reps.
- The pulldown isolates the back better when grip, trunk, or general conditioning is your bottleneck.
Lat activation is similar between the two when load is matched. The claim that the pulldown does nothing is simply false — what it lacks is the demand on the rest of your body.
Loading is the real difference
If you weigh 85 kg, every rep is a rep with 85 kg. You have no choice. If you can currently do 3 clean pull-ups, there is no way to hit 3 sets of 10 — and you cannot dial the weight down.
A pulldown stack moves in 2.5 to 5 kg steps. You can run 3x12 at 50 kg this week, 3x12 at 52.5 kg next week, and keep that going for months. That is linear, measurable progression, which pull-ups do not offer until you clear roughly 8 reps.
Working rule: below 5 clean pull-ups, the pulldown builds you more. Above 8, the pull-up builds you more — and that is when you start adding weight on a belt.
When the pulldown is the better call
- You cannot do 5 clean pull-ups without kipping.
- You weigh over 100 kg — relative strength is the limiter, not your back.
- You need volume: 4 sets of 15 at the end of a session are doable on a machine and not on a bar.
- You are coming back from a layoff or injury and need load you can dose precisely.
- You want to rotate grips (close, wide, neutral, V-handle) without hunting for extra attachments.
When the pull-up is the better call
- You care about relative strength — climbing, combat sports, gymnastics.
- You train at home or in a gym with no decent machine; a doorway bar is cheap and lasts years.
- You are already past 10 reps and want to work in the 4 to 6 rep range with added weight.
- You want your trunk working inside the same exercise instead of tacking on a separate block.
Concrete programs by level
Zero pull-ups
Twice a week: 5 sets of 1 negative — jump to the top position and lower for 4 to 5 seconds, 90 seconds rest between sets. Add pulldowns at 3x10 with roughly 60 to 70 percent of your bodyweight. Realistic timeline to your first rep: 6 to 12 weeks.
One to four pull-ups
Three times a week: 6 sets of 1 to 2 reps, always 2 reps in reserve, 2 minutes rest. Never to failure. Add pulldowns at 3x8 with a weight you could lift 10 times.
Five to ten pull-ups
Twice a week: 4 sets stopping one rep short of failure, 3 minutes rest. Add pulldowns at 3 sets of 12 to 15 reps as pure back volume.
More than ten pull-ups
Put on a belt: 4 sets of 5 with 10 to 20 kg. When 4x5 is clean, add 2.5 kg. Keep pulldowns as an accessory at 3x12, no grinding.
Mistakes that cost you
- Pulling behind the neck. It forces the shoulder into end-range external rotation for no extra benefit. Pull to your upper chest.
- Swinging and hip drive. If you are training the muscle, momentum just takes load off your back.
- Half reps. Start from fully straight arms and finish with your chin over the bar. A shortened range gives a shortened result.
- Loose thigh pads. Lock them down or a heavy set will lift you off the seat.
- Grip too wide. About 1.3 times shoulder width is plenty. An extreme wide grip only shortens the range.
Tempo that works for both: 1 second up, a brief pause at the top, 2 to 3 seconds down.
When to see a doctor
Training through shoulder pain rarely resolves on its own. Get checked if:
- Shoulder or elbow pain lasts more than 2 to 3 weeks despite reduced load.
- You feel tingling, numbness, or weakness in the hand — that points to a nerve, not a muscle.
- Pain wakes you at night or shows up on days you do not train.
- You lose grip strength suddenly with no clear cause.
- You have a diagnosed cervical spine issue — your pulling plan should be adjusted with a physiotherapist.
The short version
- Both movements train the same muscle; they differ in how much they demand from your trunk and grip.
- Below 5 clean pull-ups, prioritize the pulldown plus negatives; above 8, prioritize the bar.
- The machine progresses in 2.5 kg steps; pull-ups progress by reps first, then by belt weight.
- No behind-the-neck pulls, no half reps, keep the lowering at 2 to 3 seconds.
- Shoulder pain past 2 to 3 weeks or tingling in the arm means a checkup, not a heavier set.
