Plenty of people in the gym avoid potatoes for no real reason, usually because they heard somewhere that starch is the problem. In reality it is a cheap source of carbohydrates, potassium and vitamin C that sits well both before and after training. The question was never whether to eat potatoes, but how much, cooked how, and when.

What you actually get from 100 grams

These numbers are for plain white potato, boiled and peeled:

  • 87 kcal
  • 20 g carbohydrate, of which under 1 g is sugar
  • 2 g protein — small, and not a complete source, so do not count potatoes toward your daily protein
  • 0.1 g fat
  • 1.8 g fibre
  • about 330 mg potassium and 13 mg vitamin C

Potato baked in its skin is denser: roughly 93 kcal and up to 535 mg potassium per 100 g, because boiling in water leaches out part of the potassium and vitamin C. A medium potato weighs 150–180 g, so one piece is about 130–160 kcal and 30–36 g of carbs.

For comparison, boiled rice runs about 130 kcal per 100 g and boiled pasta about 155 kcal. Gram for gram the potato is less calorie-dense, so for the same calories you get a noticeably bigger plate. In an older satiety study, boiled potato scored highest of every food tested — 323, where white bread was 100 and pasta 119.

Cooking changes the numbers more than the food does

The gap between a boiled potato and fries is not about the potato, it is about the oil:

  • boiled or baked with no fat: about 90 kcal per 100 g
  • french fries: about 310 kcal per 100 g
  • crisps: about 540 kcal per 100 g
  • every tablespoon of oil you pour into the tray is 10 g and 90 kcal
  • mash made from 500 g of potato with 30 g butter and 100 ml whole milk carries roughly 280 kcal more than the same weight of plain boiled potato

The same 300 g plate: boiled potato 260 kcal, fries 930 kcal. That is nearly 700 kcal of difference, about one whole meal.

Cooled potatoes

When boiled potato is chilled in the fridge for 12–24 hours, part of the starch converts to resistant starch — from under 1 g up to about 3–5 g per 100 g. That fraction behaves more like fibre: a smaller blood sugar rise and food for your gut bacteria. Practically: boil 1 kg on Sunday, keep it in the fridge, use it through the week in salads or reheat it briefly. Reheating reduces some of the effect but does not erase it.

When to eat it

Before training

Aim for 1–1.5 g of carbohydrate per kilogram of bodyweight, 2–3 hours out. For an 80 kg person that is 80–120 g of carbs, or 400–600 g of boiled potato. If that is too much food, take 300 g (60 g of carbs) and top it up with fruit. If you have less than 60 minutes before you train, drop to 150 g and skip the fat and the big salad — fibre and oil slow gastric emptying and will find you halfway through your squats.

After training

If you train once a day, 3–5 times a week, there is no 30-minute window — the daily total is what matters. A solid post-training meal is 350 g boiled potato, 150 g chicken and a salad: about 70 g carbs, 40 g protein and roughly 600 kcal. If you train twice a day, or play a match and lift again 6 hours later, then hurry: 1–1.2 g of carbs per kilogram within the first 3–4 hours.

Rest days

You do not need the same intake. Cut back to 150–250 g of potato with one meal and let the difference come from protein and vegetables.

In a deficit and in a bulk

In a deficit, potatoes are one of the better picks precisely because they fill the plate and hold satiety. A working rule: 200–300 g boiled potato with 150 g of meat or fish gives you a 400–500 kcal meal that actually satisfies. Weigh it cooked, not raw, and measure the oil with a spoon — that is where most people go wrong.

When you are eating to gain, the same potato is convenient because you add the fat on purpose: 2 tablespoons of olive oil over roasted potatoes is +180 kcal without a single extra bite.

What to watch for

  • Green patches and sprouts — that is solanine. Cut them out generously or bin the potato. If it tastes bitter, do not eat it.
  • Storage — dark, cool and dry, not raw in the fridge and not on the windowsill.
  • Very dark frying — the browner the fries, the more acrylamide. Cook to golden, not to brown.

When to see a doctor

Potatoes are one of the richest everyday sources of potassium, which is the reason to check your intake with a doctor if you:

  • have kidney disease or are on dialysis — potassium is restricted then, and the portions in this article do not apply to you
  • take ACE inhibitors, sartans or potassium-sparing diuretics (spironolactone, for example)
  • have type 2 diabetes and monitor your glucose — it is worth seeing how you respond to 200 g of potato versus the same amount of rice
  • regularly get bloating, cramping or diarrhoea after potato-based meals
  • develop nausea, vomiting or a headache after eating potato that was green or bitter — that one is urgent

The short version
