How Many Calories Does a Workout Actually Burn?

Real numbers for how many calories walking, running, cycling and lifting burn, why your watch overstates them, and how to build a deficit that works.

The first question after almost every session is how much did I burn. The answer is nearly always lower than what your watch says and lower than you would like, but that does not make training pointless. Here are the actual numbers and what to do with them.

How the number is calculated

The standard formula uses the MET value of an activity: kcal per minute = MET × 3.5 × body weight in kg ÷ 200. Walking at 5.5 km/h is about 4.3 METs. For an 80 kg person that is 4.3 × 3.5 × 80 ÷ 200, or roughly 6 kcal per minute.

The detail most people skip: that is gross expenditure. Sitting on the couch for the same time would still cost you about 1.3–1.5 kcal per minute just for breathing and organ function. Over 45 minutes of walking that is about 65 kcal you should subtract. The net cost of those 45 minutes is closer to 205 than 270 kcal.

Real numbers by activity

Everything below is gross expenditure for an 80 kg person. If you weigh 60 kg, multiply by 0.75. If you weigh 100 kg, multiply by 1.25.

  • Walking 5.5 km/h, 45 min: about 270 kcal (net around 205)
  • Walking at 8 percent incline, 45 min: about 400 kcal
  • Running 9 km/h, 30 min: about 350 kcal
  • Running 12 km/h, 30 min: about 470 kcal
  • Stationary bike, moderate pace, 45 min: about 440 kcal
  • Swimming at a moderate pace, 40 min: about 340 kcal
  • HIIT, 20 minutes of actual work: 200–260 kcal
  • Strength training, 60 min including rest: 280–350 kcal gross, about 200–270 net

The last one surprises most people. An hour in the gym with 20 working sets and 90 to 180 seconds of rest between them means 12–18 minutes of genuine effort. The rest is standing around. That is why a session of 4 exercises × 4 sets × 8 reps rarely goes past 300 kcal, no matter how hard it felt.

Why your watch shows more

The optical sensor on your wrist reads heart rate decently at rest and during steady cardio, but it estimates calories with an algorithm that has no idea about your actual muscle mass or movement economy. Independent testing shows an average error of 25–30 percent, and over 50 percent for lifting and interval work — almost always on the high side.

Second issue: most devices report the gross figure, which includes the calories you would have burned lying down anyway. The practical rule is simple: take what the watch says and cut 25–30 percent before you log it against your food.

What about the afterburn

EPOC, the elevated burn after training, is real but small. After a hard session your metabolism stays slightly raised for 12 to 24 hours, adding 6–15 percent of the session cost. Burn 300 kcal in the gym and the afterburn gives you 20 to 45 kcal. That is one square of chocolate, not a meal.

Compared to food

This is the part that explains six weeks of training with zero weight lost.

  • A 300 g burek or similar pastry: about 750 kcal, or 65 minutes of running at 9 km/h
  • A 100 g chocolate bar: about 540 kcal, or roughly 90 minutes of brisk walking
  • Half a litre of regular soda: about 210 kcal, or 25 minutes on the bike
  • A 30 g handful of almonds: about 175 kcal, or 20 minutes of running
  • Two 0.5 l beers: about 400 kcal, which is a full lifting session

Training burns calories in the tens and hundreds. Food delivers them in the hundreds within two minutes. That is why the deficit gets built in the kitchen, and training is there for other reasons.

How to use this for fat loss

One kilogram of fat tissue holds roughly 7,700 kcal. A 500 kcal daily deficit gives about 0.5 kg per week, which is a pace you can actually hold.

  1. Build 300–400 kcal of the deficit through food. One sugary drink and one snack less per day usually covers it.
  2. Add 150–250 kcal through movement, not necessarily training. The gap between 4,000 and 10,000 steps a day is about 250–300 kcal.
  3. Lift 2–4 times per week, 3–4 sets per exercise, 6–12 reps. Its job is not burning calories, it is keeping muscle while you are in a deficit.
  4. Keep protein at 1.6–2.2 g per kilogram of body weight. For 80 kg that is 130–175 g per day.
  5. Weigh yourself once a week, in the morning, same conditions, and judge the 4-week average rather than daily swings of one or two kilograms.

When to see a doctor

Stop and get checked if effort brings on chest pressure or pain, dizziness, fainting, or a sense of irregular heartbeat. The same applies if you have diagnosed high blood pressure, diabetes or heart disease, or if you are over 40 and have not trained in years.

On the fat loss side, see a doctor if you are losing more than 1 kg per week without trying, if you have dropped below 1,200 kcal per day and progress has stopped completely, or if dieting brings missed periods, constant coldness and flat energy. Those are not signs you are trying hard enough, they are signs you went too far.

The short version

  • An hour of lifting for an 80 kg person is worth 200–300 kcal net, not 700.
  • Subtract 25–30 percent from whatever your watch or machine displays.
  • The afterburn adds 6–15 percent of the session, so 20–45 kcal on a 300 kcal workout.
  • A 500 kcal daily deficit gives about 0.5 kg per week and is easiest to build through food.
  • Daily steps often add more than the workout itself, while lifting protects your muscle.
