Explosive power training: how many jumps, what loads, how much rest
A concrete plan for building explosive power: how many jumps, what loads, how long to rest, how to test progress, and when pain means stop.

Explosive power is the ability to produce as much force as possible in as little time as possible — in a sprint or a jump, your foot is on the ground for only 100 to 250 milliseconds. That is why a strong lifter is not automatically an explosive one: you can squat 180 kg and still jump 40 cm. Here is how that quality is actually trained, with numbers.
Strength, speed, and what sits between them
Picture a curve: at one end is maximal strength (heavy and slow, a squat at 90 percent of your max), at the other is pure speed (an unloaded jump). Explosive power lives in the middle and is trained with loads around 30 to 60 percent of your max, moved with the intent to accelerate every rep as hard as you can, plus jumps and throws.
The practical consequence: if your squat is below roughly 1.3 to 1.5 times bodyweight (men) or 1.0 to 1.25 (women), the fastest way to jump higher is plain strength work, not a plyometric program. If your squat is already solid, strength is not the bottleneck — rate of force development is.
What has to be in place before your first jump set
- You can drop off a 40 cm box, land quietly, and keep your knees stacked over your feet.
- No pain in the Achilles, below the kneecap, or in the low back over the past month.
- At least 8 to 12 weeks of consistent strength training, twice a week, behind you.
- Surface is a sprung floor, track, or firm grass. Not concrete, and not a thick soft mat — soft mats absorb the force and change your landing mechanics.
Three tools and how to dose them
Jumps and landings
Volume is counted in contacts — every landing is one contact. Start at 60 to 80 contacts per session, twice a week, and only after 4 to 6 weeks move to 100 to 140. Sets stay short: 3 to 5 reps, 60 to 90 seconds rest at lower intensities, 2 to 3 minutes for depth jumps.
A sensible 8 to 10 week progression: squat jump with no countermovement, then countermovement jump, then standing broad jump, then single-leg bounds over 10 metres, and only at the end depth jumps from a 30 to 40 cm box.
Loaded ballistics
Medicine ball throws with 3 to 5 kg, overhead or from the chest: 4 to 6 sets of 3 to 5 throws, 90 seconds rest. Trap bar jump deadlift at 25 to 30 percent of max: 5 sets of 3. Kettlebell swings with 16 to 24 kg: 5 sets of 10, 60 seconds rest.
Fast lifting with submaximal loads
Squat or bench press: 6 to 10 sets of 3 reps at 50 to 60 percent of max, 60 to 90 seconds rest, with the concentric phase under half a second. This is the easiest way to bolt explosive work onto a program you already run.
Rest is part of the session
Explosive work is trained fresh. The moment your jump height or bar speed drops more than 10 percent below your best set of the day, end the exercise — everything after that is just fatigue. The quality portion of the session rarely runs longer than 30 to 40 minutes.
A sample week
Monday, lower body:
- Warm-up, 10 to 12 minutes: easy jogging, 3 rounds of 30 seconds skipping rope, dynamic hip mobility.
- Standing broad jump: 4 sets of 3, 2 minutes rest.
- Squat: 5 sets of 3 at 55 percent of max, fast, 90 seconds rest.
- Bulgarian split squat: 3 sets of 6 per leg.
- Nordic curl or Romanian deadlift: 3 sets of 5 to 8.
- Calf raise with a 2 second pause: 3 sets of 8.
Thursday, upper body and sprints:
- Sprints: 6 times 20 metres, 2 to 3 minutes rest.
- Chest pass medicine ball throw: 5 sets of 4.
- Bench press: 5 sets of 3 at 55 percent, 90 seconds rest.
- Pull-up or row: 4 sets of 6.
How you know it is working
Test every 3 to 4 weeks, always rested and under the same conditions: countermovement jump height, standing broad jump in centimetres, 10 metre sprint time, medicine ball throw distance. A realistic gain for someone already training is 3 to 8 cm on the vertical jump over 8 to 12 weeks. A complete beginner will get more, but most of that is landing and takeoff technique.
The usual mistakes
- Treating plyometrics as conditioning: 20 jumps back to back with no rest trains endurance, not power.
- Jumping volume too fast — going from 60 to 200 contacts in two weeks is the most reliable way to irritate a patellar tendon.
- Too high a box for depth jumps. If the landing is loud or your knees bend past 90 degrees, drop the height.
- Dropping strength work. Without a strength base, power gains stall after 6 to 8 weeks.
- Doing jumps at the end of an exhausting session, when takeoff quality is already gone.
Recovery
Leave at least 48 hours between two plyometric sessions. Protein 1.6 to 2.2 g per kilogram of bodyweight per day, carbohydrates 4 to 6 g per kilogram if you train five times a week, sleep 7 to 9 hours. No supplement moves the needle here as much as enough sleep and enough food.
When to see a doctor
- Tendon pain (Achilles, below the kneecap) lasting more than 2 to 3 weeks, or morning stiffness lasting longer than 30 minutes.
- Sharp pain with swelling, inability to bear weight, or a snapping sensation at the moment of takeoff.
- Chest pain, dizziness, fainting, or unusual breathlessness — stop the session immediately and get checked.
- Before you start, if you have heart disease, uncontrolled blood pressure, severe obesity, are over 45 and long inactive, or are pregnant.
The short version
- Power is force produced in under 250 ms, so it is trained fresh, in short sets of 3 to 5 reps.
- Count contacts: 60 to 80 per session to begin with, up to 140 after 4 to 6 weeks, twice a week.
- Use 30 to 60 percent of max with maximal intent to accelerate, and rest 90 seconds to 3 minutes between sets.
- Keep strength training in the program — without a base, progress stops within two months.
- Retest every 3 to 4 weeks; tendon pain past 2 to 3 weeks goes to a doctor, not into the next block.
