Do ice baths actually help?
What an ice bath really does for recovery, when it blunts muscle growth, and how to do one properly: temperature, duration, frequency, and when to skip it.

Ice baths have become a mandatory part of every recovery conversation, and the real effect is narrower than it sounds. Cold water reliably reduces the feeling of muscle soreness, but used at the wrong moment it eats a large chunk of your strength and muscle gains. Here is what we know, with numbers.
What actually happens in the body
Immersion in water at 10 to 15 °C constricts blood vessels and cuts blood flow through the muscle by roughly 30 to 50 percent. Muscle temperature at a depth of 3 cm drops by about 5 to 7 °C after 10 to 15 minutes. On top of that, water pressure pushes fluid out of your legs back toward your trunk, so swelling looks and feels smaller. Nerve endings conduct more slowly, so you simply register pain less.
What does not happen: cold water does not flush out lactic acid. Blood lactate clears on its own within 30 to 60 minutes after training, whether you sit in ice or on the couch.
Where an ice bath genuinely helps
- Perceived soreness (DOMS). Pooled analyses show roughly a 15 to 20 percent reduction in soreness over the first 24 to 72 hours. That is real, but modest.
- Two performances in one day. A tournament, two matches, two heats. Ten to 12 minutes at 11 to 15 °C between efforts restores the feeling of freshness and protects sprint and jump output a few hours later.
- Dense competition weeks. When you have 5 to 6 sessions a week and the goal is surviving the schedule rather than adding 2 kg of muscle, cold immersion is a useful tool.
- Training in heat. After work in 30 °C or hotter, 5 to 10 minutes of cold water lowers core temperature faster than anything else available.
Where it works against you: strength and size
This is the part that usually gets skipped. Resistance training works by creating controlled damage and an inflammatory response, and the body answers that response by building. Cold dampens exactly that signal.
In a controlled 12-week study, the group that spent 10 minutes in 10 °C water after every strength session gained roughly half as much muscle mass and strength as the group that did easy cycling instead. Satellite cell activity and protein-building signals were lower for up to two days after training.
Practical rule: if your goal is muscle and strength, do not get into cold water for 4 to 6 hours after lifting. Move the bath to a rest day, to the morning before training, or use it only in weeks where surviving the schedule is the priority.
How to do it if you use it
- Temperature 10 to 15 °C. Below 10 °C adds no extra benefit, only more discomfort and more risk. A standard tub holding about 100 litres of cold tap water needs roughly 10 to 15 kg of ice in winter and 25 to 35 kg in summer to land in that range. Buy a cheap thermometer instead of guessing.
- Duration 10 to 15 minutes at 10 to 15 °C. If the water is 5 to 8 °C, 3 to 5 minutes is enough. Past 15 minutes you gain nothing new.
- Submerge at least to chest level. Legs only, up to the knee, gives a noticeably weaker effect.
- Breathe slowly for the first 30 to 60 seconds — 4 seconds in, 6 to 8 seconds out. The cold shock response with uncontrolled gasping lasts 1 to 3 minutes and is the most dangerous part.
- Rewarm passively for 15 to 20 minutes — towel, dry clothes, a warm drink. A hot shower immediately afterwards cancels part of the effect and stresses your blood vessels.
- Frequency: 2 to 4 times a week, and a total of 10 to 15 minutes of cold water per week is plenty.
What about immunity, fat loss, mood?
Cold exposure raises noradrenaline two to three times, and most people report better focus and mood for 1 to 2 hours afterwards. That is the most consistent effect you will actually feel.
Fat loss is a weaker story: brown fat in an adult burns on the order of 10 to 30 kcal per day with regular cold exposure. That is half an apple. For immunity, a large study of about 3,000 people found that a 30 to 90 second cold shower cut sick days taken off work by roughly 29 percent, but the number of days people were actually ill was unchanged.
When to see a doctor
Cold water is not harmless. Talk to a doctor before you start if you have:
- any known heart condition, arrhythmia, a pacemaker, or uncontrolled high blood pressure;
- Raynaud phenomenon, cold urticaria (hives triggered by cold), or known neuropathy;
- pregnancy, epilepsy, or a thyroid disorder.
Stop immediately and get help if you get chest pain, an irregular heartbeat, fainting, numbness that does not resolve within 30 minutes of getting out, or skin that stays white and without sensation. Never go in alone, never after alcohol, and never combine breath holding with immersion.
The short version

- After a strength session it reduces long-term muscle and strength gains — wait 4 to 6 hours or move it to another day.
- It is most useful for two efforts in one day, dense schedules, and training in heat.
