How to add 20 kg to your bench press
A concrete 12-week plan: frequency, assistance work, technique, and the mistakes that keep people stuck for years.

The bench stalls for almost everyone, usually because it is trained once a week, always the same way, always to failure.
The plan (12 weeks)
Twice a week, with different emphasis:
- Day 1 (heavy): 4 × 4 at 85 % of your max, 3 min rest.
- Day 2 (volume): 4 × 8 at 70 %, 2 min rest, 3-second lowering.
Add 2.5 kg on the heavy day each week for as long as it works. When it stalls for two weeks, drop 10 % and climb again.
Assistance work (pick two)
- Dumbbell press 3 × 10 — fixes the weak middle range.
- Close-grip bench 3 × 8 — triceps is the most common weak link.
- Paused bench (2 s on the chest) 3 × 5 — kills the bounce.
- Barbell row 4 × 8 — a strong back is the platform you press from.
Technique that gives free kilos
- Shoulder blades squeezed for the whole set.
- Legs driving into the floor (legal in most settings, hips stay down).
- Bar to the lower chest, forearms vertical.
- Press slightly back, towards your face.
Why people stall for years
- Every set to failure → no recovery between sessions.
- Only one session a week.
- The rep scheme never changes (always 3 × 10).
- Weak back and triceps.
- Too little sleep and food — strength does not grow in a deficit.
Realistic expectations
Beginner: +20 kg in 3–4 months. Intermediate: +10 kg in 3 months. Advanced: +5 kg in six months is a good cycle.
